HYROX Pacing Strategy: How to Split 8 Runs and 8 Stations for Your Target Time
A complete pacing framework with target splits for sub-90, sub-75 and sub-65 finishes, the two stations where going out hard costs you the most, and how to recover the race when the first sled goes wrong.

Most first-time HYROX athletes pace the race backwards. They attack the stations, because stations feel like the hard part, and then discover that eight kilometres of running is the actual event and they have nothing left for it.
The race is 8 km of running broken into eight 1 km segments, with a station between each. The running is the majority of your time and effort. Everything about pacing follows from that.
The structure
The order is fixed:
1 km run → 1000 m SkiErg → 1 km run → 50 m sled push → 1 km run → 50 m sled pull → 1 km run → 80 m burpee broad jumps → 1 km run → 1000 m row → 1 km run → 200 m farmers carry → 1 km run → 100 m sandbag lunges → 1 km run → 100 wall balls (men's open; rep counts and loads vary by division).
Three time buckets to plan: running, stations, and roxzone — the transition zone you walk through between each station and the next run. That third one is the one nobody plans and everybody loses time in.

Stations total roughly 38 to 42 minutes. Add the running and the transitions and you are at 88 to 92. This is the shape of a well-executed first race for a reasonably fit athlete.
Sub-75 minutes
Run pace around 5:00/km — 40 minutes total — with stations totalling roughly 30 minutes and roxzone under 3. This requires genuine compromised-running ability, not just a good 5K.
Sub-65 minutes
Run pace around 4:20/km, stations near 25 minutes, transitions almost non-existent. Competitive amateur territory.
The rule that matters most
Your race is decided by the runs after the sleds, not by your station times.
Everyone's first run is fine. Everyone's SkiErg is fine. The race is won or lost on runs 3 and 4 — the ones immediately after the sled push and sled pull, when your legs are full of lactate and your heart rate has not come down.
Which produces the central strategic insight: a station is not worth 30 seconds if it costs you 90 seconds on the following kilometre. The sled is the clearest example. Athletes attack it, save half a minute, then run the next kilometre a minute and a half slower and walk half of it.
Where to hold back
Sled push — the biggest trap. It is short, it feels like it should be attacked, and it produces more residual leg fatigue than anything else on the floor. Go steady. Small, driving steps, low body position, no stopping. The time you "save" here is borrowed from run 3 at a terrible exchange rate.
Burpee broad jumps — the second trap. Eighty metres of burpees will spike your heart rate higher than any other station. Settle into a rhythm you can hold for the whole thing rather than sprinting the first 20 m. Small jumps, consistent, breathing controlled.
Wall balls — the exception. This is the last station. There is nothing to save yourself for. Break them into planned sets from the start (25-25-25-25, or 20s if you are struggling) rather than going unbroken until you fail — but you can spend everything you have left.
Roxzone: the free three minutes
The transition zone between finishing a station and starting the next run is timed, and most amateurs lose three to five minutes in it across a race without noticing.
- Do not stop to catch your breath after a station. Start moving immediately; recover while walking or jogging.
- Know where you are going. Walk the course before your wave if you can. Athletes lose real time looking for the next station.
- Chalk and grip prep before you need it, not in the middle of the zone.
- Move through it with purpose. Not sprinting — walking with intent instead of standing.
Three minutes of roxzone discipline is worth more than any station improvement you could make in a training block.
When it goes wrong
It will, usually at a sled. The sleds are the least predictable part of the race — floor surface and friction vary between venues, and a heavy floor can turn a planned 3:30 push into 6 minutes.
When it does, the instinct is to chase the time back on the next run. Do not. That is the single most common way a bad station becomes a bad race.
Instead:
- Walk the first 100 to 200 m of the next run deliberately. Get your heart rate down. You will lose 20 seconds and save two minutes.
- Reset your target. The sub-90 is gone; the sub-95 is not. Race the race you are actually in.
- Run your remaining kilometres at the pace you can hold, not the pace you needed before the sled.
Athletes who accept the new reality finish four minutes down. Athletes who chase finish twelve minutes down, or walk from station six.
Building the ability to execute it
A pacing plan is only worth what your training supports. The specific quality it rests on is compromised running — your pace on a kilometre run immediately after hard station work, which is a trainable skill and a very different number to your fresh 5K.
