Rucking for Hybrid Athletes: The Most Underrated Session You Are Not Doing
Loaded walking builds aerobic base, leg durability and carrying strength at a fraction of running's impact cost. How much weight, how far, how often, and where it fits for someone already training five times a week.

There is a session that builds aerobic base, trains carrying strength, produces very little muscle damage, requires no equipment beyond a bag, and can be done while listening to something. Most hybrid athletes never do it.
It is walking with weight on your back, and it is unglamorous enough that people skip straight past it.
What it actually gives you
Aerobic volume at low impact cost. This is the main argument. Rucking raises heart rate into a genuine aerobic training zone while producing ground reaction forces far below running's. You can add hours a week without adding the impact load that causes most running injuries.
Carrying and postural strength. Sustained load on the back trains the upper back, trunk and hips in a way nothing else in a normal training week does. For anyone racing HYROX, this transfers directly — the farmers carry and the sandbag lunge are both carrying events.
Leg durability. Time under load builds tendon and connective tissue tolerance gradually, which is exactly the tissue that adapts slowest and causes injuries when rushed.
It is remarkably easy to recover from. A 90-minute ruck costs almost nothing the next day, which is not true of a 90-minute run.
It is time you were partly spending anyway. Commutes, dog walks, errands. This is the rare training stimulus that fits inside existing time.
The loading
Start at roughly 10% of bodyweight. For a 75 kg person, that is 7 to 8 kg.

Progress slowly, and progress duration before load. Going from 45 minutes to 75 minutes at the same weight is a better next step than adding 5 kg.
Most people do not need to exceed 20% of bodyweight. Beyond that you slow down enough that the aerobic benefit falls, while lower back and shoulder risk rises. Very heavy rucking is a specific military and tactical requirement, not a general fitness one.
What to carry: a proper pack with a chest strap and, ideally, a hip belt. Weight plates designed for rucking, or a sandbag, or books wrapped in a towel. The important thing is that it does not shift.
Packing it properly
This determines whether rucking is comfortable or an ordeal, and most first attempts get it wrong.
- Load high and close to your back, sitting between the shoulder blades rather than sagging toward your hips
- Nothing loose. A shifting load swings, and a swinging load is what makes shoulders ache and lower backs complain
- Use the chest strap. It stops the shoulder straps sliding outward, which is the main source of shoulder pain
- Pad the contact points if the weight is dense — a folded towel around a plate makes an enormous difference
If your shoulders are killing you after 30 minutes, the problem is almost always packing, not fitness.
The sessions
1. The easy base ruck — the default.
45 to 90 minutes, conversational pace, moderate load. This is the version you should do most often. It replaces an easy run or fills a day that would otherwise be nothing.
2. The long ruck.
90 minutes to 3 hours, lighter relative load, undulating terrain. Excellent aerobic work with very low recovery cost. Genuinely useful as an occasional substitute for a long run when your legs need a break from impact but you want the time on feet.
3. The hill ruck.
30 to 60 minutes on sustained climbs. This is a strong strength-endurance stimulus for the posterior chain and calves, and it transfers well to sled work and to hilly races. It is also considerably harder than it sounds.
4. The commute ruck.
Whatever your distance is, with your normal bag plus some weight. Costs no additional time, which makes it the version most likely to actually happen — the same logic as the commute-integrated training pattern in training around a full-time job.
Where it fits in the week
Once or twice a week for most hybrid athletes.
Replace an easy run with it, rather than adding it on top. This is the point people miss — rucking is not free training, it is aerobic volume with a different impact profile, and it still consumes recovery.
It pairs well with a lifting day, since it is low intensity and does not compete much for recovery.
Do not put a long or heavy ruck the day before a hard running session. It is easier to recover from than running, not free of cost.
Where it genuinely shines:
- During injury recovery, when running is off the table but aerobic work is not
- In a deload week, as a way to keep volume while cutting intensity — the principle in deload weeks
- In base phases, when the priority is aerobic volume and there is a limit to how much running your legs will absorb
- For HYROX preparation specifically, because the carrying demand is directly relevant
Who benefits most
Lifters starting to run. Rucking builds aerobic base without the impact their tissues are not yet conditioned for. It is a far better on-ramp than trying to run four times a week from a standing start.
Runners at their volume ceiling. If more running gets you injured, rucking adds aerobic work your legs will tolerate.
Anyone racing HYROX, for the carrying transfer.
People short on time, because it converts existing walking time into training.
Anyone coming back from injury, as a graded loading step between walking and running.
The honest limitations
It will not make you a faster runner directly. Running economy, mechanics and the specific tendon stiffness of running are trained by running. Rucking supports that work; it does not replace it.
It will not build muscle. The loads are too light and the pattern is wrong. Lift for that.
It is slow. Getting a meaningful aerobic stimulus takes 45 to 90 minutes, and that is a real time cost even if it overlaps with other activity.
It can hurt your back if you rush the load. The most common rucking injury is a lower back that was asked to carry 25 kg in week two.
The summary
Load a pack with roughly a tenth of your bodyweight, strap it high and tight, and walk for an hour, once or twice a week, in place of an easy run.
It is the least exciting recommendation in hybrid training and one of the highest-return. Aerobic base, carrying strength and leg durability, at a recovery cost low enough that it barely registers in your week.
