Should You Lift Before or After Running? What the Research Actually Says
If both have to happen in one session, the order changes the outcome. A clear decision rule based on which quality you are actually trying to improve, plus the one combination you should never program.

But plenty of people have exactly one training window a day. So: given that both are happening back to back, which goes first?
The rule
Whichever quality you are actually trying to improve goes first, while you are fresh.
That is the whole decision, and everything below is the detail that makes it concrete.
The reason is straightforward. Adaptation follows the quality of the stimulus, and the quality of the stimulus depends on how recovered you are when you deliver it. A second-position session is always a compromised session. So put the compromise on the thing that matters less.
What the research shows
Studies on same-session sequencing are reasonably consistent on the direction of the effect, even where they disagree on magnitude.
Endurance first reduces subsequent strength performance. Force output drops, reps at a given load drop, and power output drops the most. The effect scales with how hard and how long the endurance bout was — twenty easy minutes costs you very little, a hard 10 km costs you a great deal.
Strength first reduces subsequent endurance performance far less, particularly if the endurance work is easy or moderate. A hard interval session after heavy squats will be poor. An easy 40-minute aerobic run after heavy squats is usually close to normal.
That asymmetry is the key practical fact. It means lift-then-run-easy is a genuinely low-cost combination, while run-hard-then-lift is an expensive one.
There is also a body-region asymmetry that gets ignored: this is largely a leg problem. Running interferes with squatting and deadlifting. It interferes very little with pressing and pulling. An upper-body session can sit either side of a run with minimal concern.

The one to never program

Two things go wrong at once. You arrive at the bar with fatigued legs and partially depleted glycogen, so you lift meaningfully less than you should — meaning the session that was supposed to make you stronger delivers a weaker stimulus. And you stack high eccentric loading from the running onto high mechanical loading from the lifting, on tissue that is already fatigued, which is where a lot of hamstring and knee problems come from.
If your week genuinely requires both on the same day, reverse it: lift heavy first, then do the intervals, and accept the intervals will be slightly slower. Better still, move one of them.
Practical notes for the combined session
Warm up for the first activity properly, and treat the transition as its own warm-up. Going from a heavy squat straight into running pace without five minutes of easy movement is where calves complain.
Eat between them if the session is over 90 minutes. Even 30 to 40g of carbohydrate in the gap will noticeably improve whatever comes second.
Do not judge the second session against its usual numbers. Your run pace after lifting is not your run pace. Your squat after intervals is not your squat. Comparing them to fresh performances is how people conclude they are getting worse when they are simply tired.
Alternate the priority across the week if you have two combined sessions. Lift first on Monday, run first on Thursday. Neither quality ends up permanently second.
The one that matters more than any of this
Separation. If there is any way to put six hours between them — lift in the morning, run in the evening — take it. All of the above is a set of rules for making the best of a constrained situation, and none of it beats simply not having the constraint.
And if the two must share a session, remember the asymmetry, because it is the most useful thing in this article: lifting hurts your easy run barely at all, and your hard run hurts your lifting a lot. Order accordingly.

Should I lift or run first?
Put the priority first. If getting stronger is the current goal, lift while fresh and run afterwards or the next day. If a specific run session is the goal — intervals, a threshold effort, a long run — run first. When neither is clearly more important, lifting first and running easy afterwards is the safer default.
Is it bad to run after leg day?
Easy aerobic running after lifting is fine and can even help with recovery blood flow. What causes problems is a hard run — intervals, hills or a tempo — on legs that have just done heavy squats or deadlifts, both because the quality of the run will be poor and because the combined eccentric load is high.
How long should I wait between lifting and running?
Six hours is the commonly used minimum when both sessions are hard, and a full day is better. Below that, whichever session comes second is measurably compromised. If the two are in the same session there is no separation at all, which is why order matters so much in that case.
