Hill Training: The Cheapest Speed Work There Is
Hills build strength, running economy and top-end power at a lower injury cost than flat speed work. Four session formats, the gradient that suits each, and how to run downhill without paying for it the next week.

Speed work has an injury problem. Flat intervals at genuinely fast paces involve high ground-contact velocities and long strides, which is where hamstrings and calves tend to fail — particularly for people who arrived at running from lifting.
Hills solve most of that, and they are free.
Why hills work
Force goes up, speed goes down. Running uphill demands substantially more force per stride while capping how fast your legs can cycle. That combination is exactly what you want for a hard session with a low strain risk: high intensity without the mechanical scenario that causes acute injuries.
They train the same systems as flat intervals. Cardiovascularly, a hard hill repeat is a hard interval. The aerobic and anaerobic stimulus is comparable at equivalent effort.
They build running-specific strength. Glutes, hamstrings and calves all take significantly more load uphill. This is strength work that happens to be running, which is efficient for anyone short of hours.
They improve economy. Hill work increases tendon stiffness and force production, both of which reduce the oxygen cost of a given flat pace. This is the same mechanism that makes heavy lifting useful for runners, described in the only six lifts a runner needs.
They enforce effort-based pacing. You cannot chase a pace target uphill, so you are forced to run by effort — which is a habit worth building anyway.
The four sessions
Different hills, different jobs.
1. Short hill sprints — power and injury resistance
8 to 12 seconds, very steep, maximum effort, full recovery.
- Gradient: 8–15%
- Reps: 6–10
- Recovery: walk back down, plus a minute. This is not a conditioning session
- Placement: at the end of an easy run, once or twice a week
These are the most underused session in distance running. They are short enough to cause almost no fatigue, and they build the neuromuscular qualities and tendon stiffness that protect you when you later do faster flat work.
This is the correct entry point to speed work for a lifter who has started running. Almost no strain risk, real adaptation.
2. Classic hill repeats — the workhorse
60 to 90 seconds, moderate gradient, hard but controlled.
- Gradient: 6–10%
- Reps: 6–10
- Recovery: jog down, roughly equal to the work time
This is your VO2 max session in disguise. Effort should be hard-but-repeatable: the last rep should be close to the first. If rep three is your fastest and rep eight is a survival exercise, you started too hard.
3. Long hill efforts — strength endurance
3 to 5 minutes, shallower gradient, threshold effort.
- Gradient: 4–6%
- Reps: 4–6
- Recovery: jog down
Excellent for building the specific durability required by hilly races, and considerably more forgiving on the legs than flat threshold work at the same effort.
4. Rolling hills in the long run — race specificity
Not a repeat session at all. Simply choosing an undulating route for your long run, running the hills by effort rather than pace.
If your race has hills, this is non-negotiable. Flat-trained legs meeting a hilly course is a predictable and avoidable disaster.
Uphill technique
Little to change, and the corrections are small:
- Shorten the stride, keep the cadence. Do not try to maintain stride length. Turnover is what carries you up
- Lean slightly from the ankles, not the waist. Bending at the waist closes the hips and reduces power
- Use the arms more. Arm drive contributes noticeably more uphill
- Look ahead, not at your feet — it keeps the chest open and the breathing better
- Run over the crest. Everyone eases off just before the top. Hold the effort for ten seconds past it
Downhill: the part people get wrong
Downhill running is where the actual damage happens, and it deserves its own treatment.
It is eccentric loading. Your quads are lengthening under load with every stride, absorbing rather than producing force. Eccentric work is the most reliable cause of muscle damage and delayed soreness — which is why a hilly race leaves you unable to descend stairs two days later, and a flat one does not.
It is trainable, and it must be trained deliberately. The protective adaptation from downhill running is strong and lasts a surprisingly long time, but you have to actually do it.
How to introduce it:
- Start with short, shallow descents at controlled effort
- Add a small amount every week or two
- Do the bulk of it at least four weeks out from a downhill race, never in the final fortnight
- Expect soreness to peak around 48 hours later, as described in the field guide to DOMS
Technique: slightly quicker cadence, land underneath yourself rather than reaching ahead, stay relaxed, and let gravity do the work rather than braking. Over-braking is what wrecks quads — the instinct to hold yourself back is the thing costing you.
Programming
One hill session a week, treated as that week's hard session rather than added to one.
Plus short hill sprints at the end of an easy run, once or twice weekly. These are cheap enough to be nearly free.
Do not place a hill session the day before or after a heavy lower-body lift. The overlap in what they demand is almost total, which is the scheduling logic in how to structure a hybrid training week.

The case for hills as a default
If you are going to do one hard running session a week and you have a hill available, the hill version is usually the better choice.
Same cardiovascular stimulus. More strength. Better economy adaptation. Substantially lower strain risk. Effort-based pacing enforced automatically. And it costs nothing — no track, no lane availability, no watch to argue with.
The only thing you give up is the ability to practise flat race pace, which matters in the specific weeks before a flat race and much less the rest of the year.
Find a hill of about 200 metres at roughly 8%. That single piece of terrain covers three of the four sessions above and most of what a recreational runner needs from speed work.
Questions people ask
Are hill repeats better than flat intervals?
They are not better in general, but they are safer per unit of intensity. Running uphill limits your speed while raising force output, which means you get a hard stimulus without the high ground-contact velocities that cause most hamstring and calf strains on the flat. For someone new to speed work, hills are the better starting point.
What gradient is best for hill training?
Around 6 to 10% suits most hill repeat sessions — steep enough to demand real force, shallow enough to preserve something like running mechanics. Very steep gradients above about 15% turn the movement into something closer to bounding or climbing, which has its uses but is a different exercise.
How often should you do hill training?

Does hill running build muscle?
