The Only 6 Lifts a Runner Needs

Runners do not need a bodybuilding split. They need six movements, twice a week, loaded heavily enough to matter. What each one does for your stride, and the loading scheme that builds strength without adding fatigue.

Runners avoid the gym for two reasons: they think it will make them heavy, and they do not know what to do when they get there.

The first is wrong at any realistic training volume. The second is fixable in one article, because the list is short.

Why bother

Two well-supported reasons.

Running economy. Heavy strength training improves the oxygen cost of holding a given pace. Stiffer tendons store and return more elastic energy, and stronger muscles operate at a lower percentage of their maximum with each stride. The same pace simply costs you less. This is close to the only free speed available in distance running.

Injury resistance. Stronger muscle, tendon and bone tolerate more load before failing, and most running injuries are load-tolerance failures. Strength work is the best-evidenced injury prevention in distance running, which is why it appears in the fix for shin splints, runner's knee and plantar fasciitis.

Neither of those requires you to get bigger. At two sessions a week of low volume, alongside significant running, hypertrophy is minimal.

The six

1. Back squat (or goblet squat)

What it does: builds the quad and glute strength that absorbs landing forces and drives you up hills.

How: 4 sets of 5 at a genuinely heavy load. Full depth if your mobility allows. If a barbell is not available or comfortable, a heavy goblet squat is a perfectly good substitute.

2. Romanian deadlift

What it does: loads the hamstrings and glutes through the hip hinge — the pattern that drives you forward and the tissue most often strained in sprinting and hill work.

How: 3 sets of 6. Slow on the way down, soft knees, feel the hamstrings load. This is a stretch-under-load movement, not a lower-back movement.

3. Bulgarian split squat

What it does: unilateral strength and hip stability. Running is a single-leg sport performed one leg at a time; bilateral squats never expose the side-to-side asymmetry that most runners have.

How: 3 sets of 8 each side, holding dumbbells. It will be humbling — the elevated rear foot removes most of your base of support, so the front leg does nearly all the work.

4. Calf raise — straight leg and bent knee

What it does: the calf complex and Achilles absorb and return an enormous amount of force every stride. This is the most protective and most skipped exercise on the list.

How: 3 sets of 10 to 12, single leg, with load, through a full range — heels dropping below the step. Do them straight-legged for gastrocnemius and with a bent knee for soleus; soleus takes a disproportionate share of running load and almost nobody trains it.

5. Horizontal pull (barbell or dumbbell row)

What it does: posture and arm drive. Upper-body strength contributes less to running than the internet's obsession with core work implies, but a strong upper back holds your position when you are tired at kilometre 35.

How: 3 sets of 8.

6. Overhead or bench press

What it does: balances the pull, maintains shoulder health, and keeps you from becoming a person made entirely of legs.

How: 3 sets of 6.

The loading scheme

This is where most runners go wrong, so it is worth being explicit.

Lift heavy. 3 to 6 reps. Not 15.

The reflex is to use light weight for high reps because that "matches" endurance. It does the opposite of what you need. High-rep light work generates metabolic fatigue that competes directly with your running, and produces relatively little of the neural and tendon adaptation that improves economy.

Heavy, low-rep work is the reverse: high adaptation, low fatigue cost. You leave the gym feeling like you did not do much. That is correct.

The week

Two sessions, roughly 40 minutes each.

Session A — Squat 4×5, Romanian deadlift 3×6, calf raise (straight) 3×12, row 3×8 Session B — Bulgarian split squat 3×8, Romanian deadlift 3×6, calf raise (bent knee) 3×12, press 3×6

Placement: after a hard run day or on an easy day, never the day before a long run or a quality session. The rules are the same as any hybrid week — see how to structure a hybrid training week.

Progression: add a small amount of weight whenever you complete all sets at the top of the rep range. That is the entire progression model and it works for years.

Race week: drop it. Nothing heavy inside the final five days.

What is not on the list

Leg extensions and hamstring curls. Not harmful, just lower value than the compounds for the time available.

Endless core work. Planks are fine. They are not more important than calf raises, and for most runners the "weak core" diagnosis is really a weak hip diagnosis, which the split squats address.

Plyometrics, at first. Excellent for economy, genuinely useful later — but they add impact loading on top of running impact, so build a strength base for a few months first.

Machines, mostly. Not because they are bad, but because free weights force the stabilisation that running actually demands.

What to expect

Give it twelve weeks before judging. In the first three to four, expect to feel slightly heavier on runs while you adapt — this is normal and passes. After that, most runners report hills feeling different first, then the last few kilometres of long runs holding together better.

The pace improvement is real but indirect, and it will not show up as a dramatic breakthrough. It shows up as fewer injuries, more consistent training, and a stride that is still there when everyone around you is falling apart.
