How to Train for a Marathon Without Losing Your Squat
Most lifters who take on a marathon arrive at the start line twenty kilos weaker. It is avoidable. A block-by-block guide to what to cut, what to protect, and why the answer is volume rather than intensity.

The standard outcome for a lifter who signs up for a marathon: they finish the race, they are proud of it, and their squat has dropped by twenty kilos. Then they spend three months getting it back and conclude that the two sports are incompatible.
They are not incompatible. The lifting was programmed wrong.
The mental shift that fixes most of it
For sixteen weeks, you are not trying to get stronger. You are trying to not get weaker.
That sounds like a small distinction and it changes every decision downstream. A maintenance programme looks nothing like a progression programme — it is shorter, heavier relative to its volume, less frequent, and completely free of the accessory work that makes a hypertrophy block work.
Lifters struggle with this because a maintenance session feels unsatisfying. Two heavy sets and you leave. That feeling of "I could do more" is exactly correct — the extra you could do is being spent on your long run.
The rule: cut volume, keep intensity
This is the single most important thing on this page, and almost everybody gets it backwards.
The instinct when running volume rises is to lighten the bar and keep the sets, reasoning that lighter work is easier to recover from. In practice that is the worst combination available: you accumulate fatigue from the volume while removing the heavy stimulus that was maintaining your strength in the first place.
Maximal strength is maintained by high relative load at low volume. Two sets of three at 85% will hold your squat through a marathon block. Four sets of twelve at 60% will leave you tired and weaker.

The 16-week plan
Weeks 1–6 (base building, mileage 40–60 km/wk)

- Session A: Squat 4×4 @ 82%, Romanian deadlift 3×6, split squat 2×8, calf raise 3×12
- Session B: Deadlift 3×3 @ 85%, press 4×5, pull-ups 3×6, single-leg calf raise 3×10
Weeks 7–12 (build, mileage 60–80 km/wk)
Two sessions, volume cut roughly in half. Loads stay heavy.
- Session A: Squat 3×3 @ 85%, Romanian deadlift 2×6, calf raise 3×12
- Session B: Deadlift 2×3 @ 85%, press 3×5, pull-ups 3×6
Thirty-five to forty minutes. That is the whole session. Leave.
Weeks 13–15 (peak, highest mileage)
One session a week, everything essential.
- Squat 2×3 @ 85%, press 2×4, pull-ups 2×6, calf raise 2×12
One heavy session a week maintains strength for a surprisingly long time. This is the period where people abandon lifting entirely, and it is the period where a single 25-minute session pays the most.
Week 16 (taper)
One very light session early in the week — 2×3 at 60%, purely to keep the pattern — and nothing heavy inside the final five days.
Placement matters as much as content
The rules from structuring a hybrid week apply with extra force during a marathon block, because the long run is untouchable:
- Never lift heavy the day before the long run. Ever. This is the rule that gets broken and the one that ruins long runs.
- Never lift heavy the day after the long run either, once mileage passes about 25 km.
- Lift on or after your easiest running day, or on the same day as an easy run, lifting first.
- In peak weeks, put the single session as far from the long run as the week allows.
For most people this means the long run on Saturday, lifting Monday and Wednesday, with Sunday and Friday easy or off.
The real reason people lose strength
It is usually not the interference effect. It is food.
Adding 60 km of running a week is roughly 3,000 to 4,000 extra calories of demand. Most people add none. They are now in a substantial deficit, and a body in a deficit does not maintain muscle well no matter how elegantly you programmed the lifting.
Through a marathon block:
- Eat at maintenance or slightly above. A marathon build is not the time for a cut. Pick one.
- Protein 1.8 to 2.0 g/kg, held constant regardless of the day.
- Carbohydrate scaled to the week — 6 to 8 g/kg on long run and quality days. This is what carb cycling is for.
- Weigh yourself weekly. Losing more than about 0.5% of bodyweight a week during a build means you are under-eating.
If your squat is falling and your bodyweight is falling, you have a nutrition problem wearing a training problem's clothes.
What to actually expect
Be realistic about the target. Even done well:
- Squat and deadlift: expect to hold 90 to 95%. Losing 5 kg off a 140 kg squat across a marathon build is a good result, not a failure.
- Upper body: should hold almost completely. Running does not interfere with pressing.
- Muscle mass: you will likely lose a little, mostly in the legs, mostly from reduced volume rather than the running itself.
- After the race: two to four weeks of normal lifting brings it back, usually faster than it left.
Someone who arrives at the start line having held 93% of their squat and runs the marathon they trained for has done the hybrid thing properly. Someone chasing a squat PB in week 12 of a marathon build is going to miss both.
Pick the race. Protect the strength. Get it back in November.
