Running in Indian Heat: A Survival Guide for 35°C Training
Heat costs you roughly twenty seconds per kilometre before you have done anything wrong. How to adjust pace targets honestly, acclimatise deliberately over ten days, and recognise heat illness before it becomes an emergency.

The first genuinely hot run of the season is a humbling experience. Your easy pace has your heart rate at threshold, your legs feel fine, and you are walking by kilometre six wondering what happened to your fitness.
Nothing happened to your fitness. You are running in a different sport.
What heat actually costs you
Your body has two competing demands for blood: your muscles need it to work, and your skin needs it to dump heat. In the cold that is not a conflict. At 35°C it is a serious one, and your muscles lose.
The practical consequences:
- Heart rate rises 10 to 20 beats per minute at the same pace, because stroke volume falls as blood is diverted to the skin and plasma volume drops with sweating
- Perceived effort climbs sharply, often before anything measurable changes
- Pace falls 15 to 30 seconds per kilometre at 35°C compared with 15°C, for the same effort
That last number is the important one, and it is worth internalising: your 5:30 pace is a 5:50 pace in the heat, and that is correct, not a failure.
Humidity is the real enemy
Temperature gets the attention; humidity does the damage.
Sweating does not cool you. Evaporating sweat cools you. In dry heat, sweat evaporates off the skin and takes heat with it, and the system works. In high humidity, the air is already close to saturated, so the sweat simply runs off you — you lose the fluid and the salt and get almost no cooling in return.
This is why 32°C in coastal Mumbai or Chennai is considerably harder than 38°C in dry Delhi heat. If you only track one number in summer, track the combination — many weather apps report a "feels like" or wet bulb figure, and that is the one your body responds to.
The 10-day acclimatisation protocol
Heat acclimatisation is one of the most reliable adaptations in endurance sport. Within two weeks of deliberate exposure your body increases plasma volume, starts sweating earlier and more dilutely, and lowers heart rate at a given workload.
Days 1–3. Easy running only, in the heat, 30 to 40 minutes. Deliberately slow. The goal is exposure, not training.
Days 4–7. Extend to 45 to 60 minutes, still easy. You will notice the heart rate at a given pace beginning to settle.
Days 8–14. Reintroduce one quality session per week, in the cooler part of the day, still at effort rather than pace.
After day 14. Most of the adaptation is in place. Expect roughly half your heat penalty to have disappeared.
Two caveats. It decays — a couple of weeks in air conditioning and you lose much of it, so if you are racing in heat you need exposure in the fortnight beforehand, not in March. And it does not make you immune; an acclimatised runner in 40°C is still in dangerous conditions.
Hydration, without the mythology
Before: 400 to 600 ml in the two hours before, and stop 20 minutes before you start.
During: for anything over an hour, 400 to 800 ml per hour is a common range, but sweat rates vary enormously between people. Work out your own: weigh yourself naked before and after a one-hour run, and each kilogram lost is roughly a litre of sweat.
Sodium: at high sweat rates in humid heat you can lose a substantial amount of salt, and water alone will not replace it. For runs over an hour in serious heat, use an electrolyte drink rather than plain water.
Do not overdrink. Hyponatremia — drinking so much plain water that blood sodium falls dangerously — is rarer than dehydration but considerably more dangerous. Drink to thirst plus a bit, not to a schedule.
Practical adjustments
Time of day. Early morning is better than evening: the ground has cooled overnight, and both air temperature and typically humidity are lower. Evening running in India often means running on tarmac that has been absorbing sun for ten hours.
Run to effort or heart rate, never to pace. This is the single most important behavioural change. A pace target in the heat removes the feedback loop that keeps you safe.
Loose, light, covered. A light-coloured technical cap and sunglasses beat running bare-headed. Counterintuitively, covered skin in direct sun is often cooler than exposed skin.
Pre-cool. A cold shower before, or holding something cold, measurably extends how long you last.
Route for shade and water. Loops past a water point beat an out-and-back with nothing on it. In summer, plan the route around resupply.
Move the hard session indoors. A threshold effort at 38°C is not a threshold effort, it is a heat tolerance test. Treadmills exist. There is an honest comparison of what transfers if you are worried about the switch.
The warning signs
This is the part to actually remember. Heat exhaustion is common and recoverable. Heatstroke is a medical emergency with a real mortality rate, and the gap between them can be short.
Stop, get to shade, cool down and drink if you notice:
- Dizziness, light-headedness or a headache
- Nausea
- Skin that has gone cold and clammy
- Cramping
- Heart rate climbing while your pace is falling
Treat as an emergency — call for help, cool aggressively with cold water or ice, do not wait — if you notice:
- You have stopped sweating in the heat
- Confusion, disorientation or slurred speech
- Chills or goosebumps while running in hot conditions
- Loss of coordination
- Skin that is hot and dry
The confusion sign is the one that matters most and the one that is hardest to self-diagnose, for obvious reasons. If you run in serious heat, run with someone, and know the signs for each other.
The reframe
Summer is not a season to be endured until the pace comes back. It is a genuine training stimulus — heat acclimatisation improves plasma volume and cardiovascular efficiency in ways that carry over when the weather cools, and runners who train through a hot season often find their autumn paces arrive quickly.
But that only holds if you train to effort. Chase the pace you had in January and the heat will beat you, every time, and occasionally dangerously.
Slow down. It is not a concession, it is the correct pace.
