The Calorie Deficit That Doesn't Kill Your Training
Aggressive cuts and hard training blocks are incompatible, and most people pick the wrong one to sacrifice. How to size a deficit against your actual training load, and the four markers that tell you it has gone too far.

Two goals compete here, and pretending they do not is the source of most failed cuts.
Losing fat requires eating less than you burn. Training hard requires fuelling the work and recovering from it. You can do both at once, but only within a fairly narrow band — and outside that band, one of them stops working, usually the training.
How big is too big
The rate of loss is what matters, not the calorie number.
0.5 to 0.75% of bodyweight per week is the range that reliably preserves training quality and lean mass. For an 80 kg athlete that is 400 to 600 g a week, which typically means a deficit somewhere around 300 to 500 calories a day.
That feels slow. It is supposed to. A 1 kg per week cut is achievable and it will cost you sessions, strength and eventually motivation.
The leaner you already are, the smaller the deficit must be. At higher body fat there is plenty of stored energy available and a larger deficit is tolerated well. As you get lean, your body defends what is left more aggressively, and the same deficit that was comfortable at 20% body fat causes real problems at 10%.

Put the deficit where it costs least
This is the single most useful structural change, and it is the same idea as carb cycling.
Do not spread the deficit evenly across seven days. Fuel the hard days fully and take the deficit out of the easy and rest days.
A weekly example for someone targeting a 400 calorie average deficit:
- 3 hard days: at maintenance, or slightly above. Full carbohydrate.
- 2 moderate days: −400
- 2 rest days: −700
Same weekly total. But your interval session and your heavy squat day are properly fuelled, which means they remain productive — and productive hard sessions are what preserve muscle and fitness while you lose fat.
Cutting calories on the day you are trying to do the work that protects your muscle is exactly backwards, and it is what most people do.
Protein goes up
In a deficit, protein requirements rise rather than fall. It is what argues against your body breaking down muscle for fuel when energy is short.
2.0 to 2.4 g/kg while cutting, against the 1.6 g/kg you might use at maintenance. The full reasoning is in how much protein do you actually need.
This is also convenient: protein is the most satiating macronutrient, so a higher intake makes the deficit easier to hold.
Fat should not drop below roughly 0.6 to 0.8 g/kg — below that, hormonal function suffers. Which means carbohydrate absorbs most of the reduction, and that is why the day-by-day distribution matters so much.
The four warning signs
Stop and reassess when you see these, in roughly this order of seriousness.
1. Performance falling week over week. Not one bad session — a consistent decline in loads or paces across two to three weeks. This is the clearest and earliest signal, and the one to actually act on. A well-sized deficit should let you roughly maintain performance for months.
2. Persistent, disproportionate fatigue. Not just tiredness after a hard session, but a background flatness that does not clear on rest days. Distinguishing this from other causes is covered in overtraining vs under-recovering.
3. Sleep disruption. Waking at 3 or 4am, unable to get back to sleep, is a classic signal of an aggressive deficit.
4. Menstrual changes, for women — irregular or absent periods. This is not a sign of successful dieting. It is a signal that energy availability has dropped to a level that is affecting endocrine function, and it warrants a genuine reassessment and a conversation with a doctor.
That last one sits inside a broader condition — relative energy deficiency in sport, or RED-S — which affects both men and women and which extends well past feeling tired: bone density, immune function, hormonal health and mood. Chronic under-fuelling is not a shortcut with a performance cost. It is a health problem.
Do not cut during a race build
If you are twelve weeks out from a marathon or a HYROX, this is not the time. Pick one goal.
A build is when training load is highest and recovery demand is greatest, and a deficit degrades exactly the sessions the block depends on. Cut in the off-season or in a base phase; hold maintenance through the build; race; then decide again.
Athletes who try to arrive at race day both fitter and leaner usually arrive neither.
What a good cut looks like
- Twelve to sixteen weeks, not open-ended
- 0.5% of bodyweight a week, checked as a weekly average rather than daily
- Protein at 2.0–2.4 g/kg every single day
- Hard days fuelled, easy days lean
- Lifting kept heavy at reduced volume — this is what tells your body to keep the muscle
- A planned end, returning to maintenance deliberately rather than drifting
And one measure of success that matters more than the scale: at the end of it, can you still do the sessions you could at the start? If yes, the cut worked. If your squat is down 15% and your easy pace has slipped a minute, you did not lose fat efficiently — you lost fitness and some fat, and you will spend the next two months rebuilding.
