Why Your 5K Time Is Stuck (And the 4 Fixes That Work)
Almost every plateaued 5K is one of four problems, and three of them are caused by running your easy days too hard. How to diagnose which one is yours in a single week of data.

There is a specific and very common way to be stuck at a 5K time. You run three or four times a week. Every run feels moderately hard. You are unquestionably putting in effort. And your time has not moved in eight months.
This is not a talent ceiling. It is almost always one of four problems — and three of them are the same problem wearing different clothes.
Fix 1: Stop running in the grey zone
The single most common cause. You run every session at roughly the same effort: hard enough to be uncomfortable, not hard enough to be a real stimulus.
That effort — often called the grey zone, or "moderate" — is the worst of both worlds. It generates enough fatigue to compromise the sessions that should be hard, and not enough intensity to develop the top-end systems that actually limit a 5K.
Easy days need to be genuinely easy. For most runners that means 75 to 90 seconds per kilometre slower than 5K race pace, at an effort where full sentences are comfortable. If you race 5K at 5:00/km, your easy runs belong somewhere around 6:15 to 6:30.
This will feel absurdly slow for the first fortnight. Everyone reports this. It is not a sign you are doing it wrong.
The pay-off: easy running builds capillary density, mitochondrial content and stroke volume — the aerobic engine that determines how much of your top-end you can actually sustain for twenty-odd minutes. It builds it at near-zero fatigue cost, which is precisely why it must be easy.
Fix 2: Run more
Once your easy runs are actually easy, you can do more of them. And weekly volume is the strongest single training predictor of distance performance there is — stronger than any individual workout.
Most stuck runners are on three runs and 20 to 25 km a week. Going to four or five runs and 40 to 50 km, with the additional volume all easy, produces a larger improvement than any clever session ever will.
Build it at no more than 10% a week, and take a down week every fourth week. This is boring advice. It is also the advice that works.
Fix 3: Add one real interval session
With easy days easy and volume rising, you now have the recovery capacity to do one session that is genuinely hard.
For 5K, the sessions that pay best target the pace you race at or slightly faster:
- 6 × 800 m at slightly faster than 5K pace, with 90 seconds of jogging between
- 5 × 1000 m at 5K pace, 2 minutes recovery
- 12 × 400 m at faster than 5K pace, 60 seconds recovery
- 4 × 1200 m at 5K pace, 3 minutes recovery
One of these a week. Not two — one. If you want a second quality session, make it a tempo run of 20 to 30 minutes at a comfortably-hard effort, which develops threshold rather than adding more top-end fatigue.
The distribution most runners end up with, and which works, is roughly 80% easy and 20% hard by volume. The point is not the exact ratio. The point is that the two are actually different.
Fix 4: Lift
Runners resist this one, usually on the theory that added muscle means added weight. In practice, heavy low-volume strength training improves running economy — the oxygen cost of holding a given pace — without producing meaningful hypertrophy at the volumes involved.
Better economy means the same pace costs you less. That is free speed, and it is one of the few genuinely free things in endurance training.
Two sessions a week is enough. Six movements, heavy, low volume: a squat pattern, a hinge, a single-leg movement, a calf raise, a horizontal pull, a horizontal press. Three to five sets of three to six reps at a load you respect.
Place them after your quality run days, never before. And when race week arrives, drop them.

Record for every run: distance, average pace, average heart rate, and — most importantly — whether you could have held a conversation.
