Core Training for Runners: What Actually Transfers
Most 'weak core' diagnoses are weak hips, and most core work is chosen for burn rather than function. What the trunk actually does during running, the four exercises worth keeping, and why endless crunches change nothing.

Core training occupies a strange position in running: universally recommended, rarely programmed thoughtfully, and usually consisting of exercises chosen because they burn rather than because they do anything.
The useful version starts with a question almost nobody asks — what is the trunk actually doing while you run?
What the trunk actually does
It resists movement. It does not produce it.
With every stride, your leg drives backward and your opposite arm swings forward, creating a rotational force through the torso. Your foot strikes the ground and a force travels up, trying to collapse and extend your spine.
The trunk's job is to resist all of that, so the force generated by your hips transfers into forward motion rather than being dissipated into your torso moving around.
Which produces the central principle: train the trunk to resist, not to flex.
A crunch trains spinal flexion. You do not flex your spine while running. The transfer is weak because you are training a movement the sport does not ask for.
The four categories that matter
1. Anti-rotation. Resisting a force trying to twist you. This is the single most running-specific trunk quality.
2. Anti-extension. Resisting your lower back arching under load — what happens as you fatigue late in a race.
3. Anti-lateral-flexion. Resisting side bending, which is what stops your torso collapsing sideways during single-leg stance. Running is entirely single-leg stance.
4. Hip strength. Not strictly core, and frequently the actual problem. More on this below.
The four exercises
Ten minutes, twice a week.
1. Pallof press — anti-rotation
Stand side-on to a cable or anchored band at chest height. Hold the handle at your sternum and press it straight out, resisting the pull trying to rotate you. Hold, return.
3 × 10 per side, or hold for 20 seconds.
This is the most directly transferable trunk exercise for a runner, and the one most likely to be missing.
2. Dead bug — anti-extension
Lie on your back, arms up, knees bent at ninety degrees. Press your lower back into the floor and keep it there while slowly extending one arm and the opposite leg. Return, alternate.
3 × 8 per side, slowly.
The whole exercise is keeping the lower back flat. If it arches off the floor, reduce the range. Doing it fast with an arching back is a waste of time.
3. Side plank — anti-lateral-flexion
On your forearm, body straight, hips lifted.
3 × 30–45 seconds per side.
More useful than a front plank for runners, because it loads the lateral system that stabilises you during single-leg stance. Add load or lift the top leg once 45 seconds is comfortable rather than extending the time.
4. Suitcase carry — everything at once
Hold one heavy dumbbell or kettlebell at your side and walk without leaning.
3 × 40 m per side.

The hip point
Here is the part that changes most people's programming.
"Weak core" is one of the most over-applied diagnoses in running, and the real culprit is frequently the glutes.
Runner's knee is a good example. The pain is at the knee, but the mechanism generally involves the femur rotating inward during stance because the hip abductors and external rotators are not controlling it. No amount of abdominal work addresses that. Single-leg strength does — the reasoning is in shin splints, runner's knee and plantar fasciitis.
So if you are doing core work for injury prevention, do hip work:
- Bulgarian split squats — see why they hurt and why you should do them
- Single-leg RDLs
- Step-downs
- Lateral band walks
These will do more for your knees than a thousand crunches.
What you already have
The genuinely reassuring part: if you are lifting heavy, your trunk is already being trained hard.
A heavy squat requires enormous trunk bracing. A deadlift is one of the most demanding anti-extension exercises there is. A loaded carry is a moving plank. An overhead press requires resisting extension throughout.
Which means a runner doing the sessions in the only six lifts a runner needs is already getting substantial trunk work, and the isolated exercises above are a supplement rather than the main event. Ten minutes twice a week on top of that is genuinely sufficient.
What to stop doing
Crunches and sit-ups. Trains a movement running does not use. Repeated loaded spinal flexion is also not a great idea for a lot of backs.
Very long planks. Once you can hold 45 to 60 seconds with good position, adding time trains patience. Add difficulty instead.
Russian twists with a weight, done fast. Loaded rotation under speed with a rounded back is a poor risk for the return.
Anything chosen because it burns. The burn is metabolic and tells you nothing about transfer. Some of the highest-value trunk exercises — Pallof presses, dead bugs, suitcase carries — barely burn at all.
The summary
Train the trunk to resist rotation, extension and side bending. Four exercises, ten minutes, twice a week. Do your hip work, because that is where most of the injury-prevention value actually sits.
And if you are lifting heavy already, do less isolated core work than you think, not more. The squat rack was doing it the whole time.
Questions people ask
Does core training help running?
The right kind does, modestly. The trunk's role in running is to resist rotation and extension so that force from the hips transfers into forward motion rather than being lost to trunk movement. Training that resistance capacity transfers; training trunk flexion with crunches largely does not, because flexion is not what the trunk does while you run.
Are planks useful for runners?
Yes, in short, hard variations rather than long endurance holds. A two-minute plank is mostly a test of boredom tolerance — once you can hold 45 to 60 seconds cleanly, make it harder by adding load or reducing points of contact rather than adding time. Side planks are generally more useful for runners than front planks.
What is anti-rotation core training?
Exercises where you resist a force trying to twist your torso, rather than actively twisting. The Pallof press is the standard example: you hold a cable or band at your chest and press it straight out while it tries to rotate you. This directly mirrors what the trunk does during running, where each stride creates a rotational force that must be resisted.
How often should runners train core?
Twice a week for ten minutes is enough for most runners, provided you also do heavy compound lifts, which already load the trunk substantially. Squats, deadlifts and loaded carries are demanding trunk exercises in their own right, so the isolated work is a supplement rather than the main event.
Is a weak core causing my back pain?
Sometimes, but 'weak core' is over-diagnosed and frequently the real issue is weak glutes and hips, poor load management, or simply doing more than your tissue is currently conditioned for. Running-related back and knee pain more often traces to hip strength and control than to abdominal strength. Persistent pain warrants a physiotherapist rather than more planks.
